Total daily energy expenditure and its four components

TDEE is your resting rate multiplied by an activity factor, and that multiplier is the weakest link in the whole calculation. Selecting one band too high inflates the estimate by 300 kcal or more, which is enough to stall weight loss entirely.

TDEE = BMR x activity factor

The multiplier covers exercise, incidental movement, and the energy cost of digestion combined. It is not an exercise-only figure.

What the multiplier is actually bundling

Daily expenditure has four parts, and only one of them is what most people think of as exercise.

  • Basal metabolic rate: 60 to 70% of the total in a sedentary adult. The floor cost of being alive.
  • Thermic effect of food: roughly 10% of calories consumed. Protein is highest at 20 to 30% of its own energy, carbohydrate 5 to 10%, fat 0 to 3%.
  • Exercise activity thermogenesis: deliberate training. For most people this is 5 to 15%, far less than intuition suggests.
  • Non-exercise activity thermogenesis (NEAT): everything else - walking, standing, fidgeting, posture. This varies by up to 2,000 kcal a day between individuals and is the single largest source of variance.

Why people overestimate their activity level

The "moderately active" band assumes moderate exercise three to five days a week on top of a normally active day. A desk job with three gym sessions a week is usually closer to lightly active, because the other 23 hours of those days are sedentary.

Compounding this, NEAT falls when exercise increases. Studies of exercise interventions consistently find compensatory reductions in spontaneous movement, so adding training does not raise TDEE by the full energy cost of the training.

Fitness trackers do not fix the problem. Independent validation studies find energy expenditure errors of 20 to 90% depending on device and activity, with heart rate and step counting being far more accurate than the calorie estimate derived from them.

Treat the number as a hypothesis

The correct use of a TDEE figure is as a starting point to be tested, not a target to be trusted.

  1. Eat at the calculated maintenance level for two to three weeks, tracking intake honestly.
  2. Weigh yourself under consistent conditions and use a weekly average, not a single reading. Day-to-day fluctuation of 1 to 2 kg from water and glycogen is normal.
  3. If weight is stable, the estimate was right. If it moved, adjust by roughly 100 to 200 kcal and repeat.
  4. Recalculate after every 5 kg of weight change, since BMR falls as body mass falls.

Worked example

A man with a BMR of 1,750 kcal works at a desk and trains four times a week. He is tempted by "very active" (1.725), which gives 3,019 kcal.

A more honest reading is "moderately active" (1.55), giving 2,713 kcal - or arguably "lightly active" (1.375) at 2,406 kcal, since his non-training hours are sedentary.

The gap between the highest and lowest choice is 613 kcal a day, which is over 4,000 kcal a week, or more than half a kilogram of body fat. Choosing the multiplier optimistically is the most common reason a calculated deficit produces no result.

If in doubt, choose the lower band. Overestimating is the more common and more consequential error.

A deficit of 15 to 25% of TDEE, roughly 300 to 700 kcal for most adults, supports about 0.5 to 1% of body weight lost per week. Larger deficits increase lean mass loss without proportionally faster fat loss.

It is the standard approximation, derived from the energy density of adipose tissue. In practice the relationship is not linear, because expenditure falls as weight falls. Predicted losses based on a fixed 7,700 figure overshoot over periods longer than a few months.
